Training for the 250: Sprint Races Aren't Sprint Training

The 250 looks like the simple race. Line up, explode, hold on for about a minute, done. So a lot of crews train for it the obvious way: sprint after sprint after sprint, nothing longer than the race itself.

Then race day comes, and the boat that looked untouchable for 150 meters gets rowed down in the last 50. Not because the crew wasn't fast. Because the only part of the race they'd never practiced was the end of it.

What a 250 actually is

For a club crew, a 250 lasts somewhere between 60 and 75 seconds. That breaks into three jobs:

  • The start. Ten to sixteen strokes to get a heavy hull from standstill to speed. Highest-skill moment of the race.
  • The transition. Two or three strokes where the rate settles from start frenzy to something the crew can actually hold.
  • The hold. Forty-plus seconds of keeping length and timing while your body floods with lactate. This is most of the race, and it is where 250s are won and lost.

Here's the part that surprises people: at around a minute of all-out work, roughly half the energy you burn is already coming from the aerobic system. A 250 is not a pure sprint physiologically. It just feels like one.

So, should you paddle 400s for a 250? Yes.

This is the question that started this series, and the answer is a clear yes. Overdistance pieces, 350 to 400 meters at just under race intensity, are the backbone of 250 training.

The logic: if 250 meters is the longest distance you ever paddle hard, then the final quarter of your race is always the edge of your map. Your crew meets meters 200 to 250 exactly once per attempt, already exhausted, with a medal on the line. Paddle 400s in training and the same crew reaches the 250 mark with 150 meters still in front of them. The race finish stops being unexplored territory and becomes somewhere they've been dozens of times.

Overdistance also fixes the fade without anyone talking about the fade. Crews that only sprint learn a stroke they can hold for 40 seconds. Crews that paddle 400s hard are forced to find a stroke that survives, and that stroke is almost always the one that should have been racing the 250 in the first place.

The piece menu

A sensible 250 program rotates four kinds of work:

  • Overdistance: 350 to 400 meter pieces at 90 to 95 percent effort, two to four per session, full rest between. The core session.
  • Broken race pieces: 3 x 100 with 10 to 15 seconds rest, at full race pace and race rate. You collect race-pace strokes without paying the full physiological bill of a complete 250.
  • Starts, trained fresh and separately. Five or six start sequences of 10 to 20 strokes at the top of a session, full quality, generous rest. Starts practiced on tired crews just rehearse bad starts.
  • Full 250 time trials, sparingly. Once a week at most. A full-effort 250 is the exam, not the homework, and it costs more recovery than it looks.

And keep one or two genuinely aerobic sessions in the week. Not for the race itself, but for the day: a sprint regatta means four to six races between morning and afternoon, and what decides your final is how well you recover between heats. That recovery runs on the aerobic engine you built in March.

Rate discipline wins the last 50

The classic 250 failure is emotional: the crew starts at a rate it cannot hold, because adrenaline says go. The rate slides from 78 to 70, timing scatters with it, and the boat dies exactly when the crews around you are finishing.

The uncomfortable truth about short racing: everyone slows down at the end. The winner is usually the crew that slows down least. Pick a hold rate your crew can defend for the whole minute, drill it in the overdistance pieces until it's automatic, and treat the start as a way to arrive at that rate, not a promise you have to keep.

Film the finish, not the start

Everyone films starts because starts are exciting. The information is in the last 50 meters. Film side-on from the bank as the crew comes through the finish of a hard 400, and compare any paddler's stroke to their own stroke from the first 100.
